No Equipment Bodyweight Exercises

Your body is the best piece of equipment you own. Bodyweight training builds real strength, improves mobility, and can be done anywhere.

  • Push-up variations: standard, wide, narrow, incline, decline, archer
  • Squat variations: bodyweight squat, sumo squat, pistol squat progressions, jump squat
  • Lunge variations: forward, reverse, lateral, walking, curtsy
  • Hinge: glute bridge, single-leg glute bridge, hip hinge, Nordic curl
  • Core: plank, side plank, dead bug, hollow body hold, mountain climbers
  • Pull: door frame rows, towel rows, Australian rows with a table

4-Week Beginner Home Program

This 3-day per week program builds a foundation of strength and endurance using only your bodyweight.

  • Week 1 – Foundation: 3×8 push-ups, 3×10 squats, 3×8 lunges (each leg), 3×20s plank
  • Week 2 – Volume Up: 3×10 push-ups, 3×12 squats, 3×10 lunges, 3×30s plank
  • Week 3 – Intensity Up: 4×10 push-ups, 4×12 squats, 4×10 lunges, 4×30s plank, add glute bridges
  • Week 4 – Challenge: Add harder variations — incline push-ups, jump squats, mountain climbers
  • Rest 60s between sets, 1 full rest day between sessions
  • Progression: when 3 sets feels easy, add a set or harder variation

Minimal Equipment Guide

A small investment in home equipment dramatically expands your exercise options and long-term progression potential.

  • Resistance Bands ($15–30) – Loop bands and tube bands add resistance to squats, rows, presses
  • Adjustable Dumbbells ($80–200) – Most versatile home equipment; cover dozens of exercises
  • Pull-up Bar ($25–50) – Door frame or wall-mounted; adds back and bicep training
  • Yoga Mat ($20–50) – Essential for floor work and comfort
  • Kettlebell ($40–80) – One 16kg (men) or 10kg (women) opens swings, goblet squats, presses
  • Skip: multi-station home gyms unless you have serious space and budget

Home Workout Tips for Success

Training at home has unique challenges. These strategies help you get gym-quality results without the gym.

  • Designate a workout space — even a 6×6 ft corner creates a "gym mindset"
  • Schedule workouts at the same time daily to build the habit
  • Warm up properly — 5 min of jumping jacks, arm circles, leg swings
  • Use a timer app for rest periods — it's easy to over-rest at home
  • Follow a program — random workouts lead to random results
  • Film yourself occasionally to check form without a mirror
  • Music and headphones dramatically improve focus and effort
