Beginner Full Body Program
A 3-day full-body program designed for complete beginners. Master fundamental movement patterns and build a strong base before progressing to splits.
Program Overview
This 8-week program trains your entire body 3 times per week on non-consecutive days (e.g., Mon/Wed/Fri). Full-body training is optimal for beginners because it maximizes training frequency — hitting each muscle group 3× per week — while allowing adequate recovery.
The program is built around 5 foundational movement patterns: squat, hinge, push, pull, and carry. Master these and you will have the skill foundation to progress to any intermediate program.
Key Principles
- Progressive overload: add 2.5–5 kg to each lift when you complete all sets and reps with good form.
- Rest 2–3 minutes between working sets on compound lifts.
- Prioritize form over weight — perfect reps build the motor patterns that underpin all future gains.
- Track every workout in a logbook or app.

Progression Tips
- 1Increase barbell compound lifts by 2.5 kg per session when you complete all reps.
- 2Increase dumbbell exercises by 2 kg per week, or when you can do 2 extra reps per set.
- 3Deload (reduce weight 20%) every 4 weeks to prevent overtraining.
- 4If you miss a session, return to the previous weight rather than progressing.
